If you are anything like me, my sweet tooth rears its head nearly every day. Most days a square or two of dark chocolate or a stuffed date with peanut butter does the trick. Other days I struggle to find something that hits the spot. Working with athletes and fitness enthusiasts, I know the struggle to find snacks that satisfy their sweet tooth without compromising their nutrition goals is REAL!

Traditional brownies loaded with sugar and flour can cause energy crashes and inflammation, which hinder performance and recovery. A no sugar, no flour brownie offers a powerful alternative that fuels your body with clean energy and essential nutrients.

Why Choose No Sugar No Flour Brownies for Sports Nutrition?

Brownies made without sugar or flour reduce the intake of refined carbohydrates, which can spike blood sugar and cause fatigue (see blog on Athlete CGM research). So developing a recipe that uses natural sweeteners and nutrient-dense ingredients that provide sustained energy is one small but meaningful way to support stable blood sugar, better energy, and the kind of consistent performance your body is capable of. For athletes specifically, this means better endurance and faster recovery.

In addition to stabilising blood sugar levels, key benefits include:

  • Improved digestion: Flour alternatives such as almond or coconut flour add fiber and healthy fats.

  • Anti-inflammatory effects: Ingredients like cocoa powder and nuts contain antioxidants that help reduce muscle soreness.

  • Muscle support: Adding protein sources like whey or plant-based protein powder helps repair and build muscle tissue.

Ingredients to Use in Healthy Brownies

Creating a no sugar, no flour brownie involves swapping traditional ingredients for healthier options. So you can experiment and be really creative! Here are some common choices:

  • Almond flour or coconut flour: These flours are low in carbs and high in fiber and healthy fats.

  • Natural sweeteners: Dates, mashed bananas, or stevia provide sweetness without refined sugar.

  • Cocoa powder: Rich in antioxidants, it adds flavor and supports recovery.

  • Eggs*: Provide protein and help bind the ingredients (see egg free option below)

  • Nut butters: Add healthy fats and a creamy texture.

  • Protein powder: Boosts protein content to support muscle repair.

*Flax Egg - 1 tablespoon ground flaxseed mixed with 3 tablespoons water.

The Recipe

Ingredients:

  • 100g almond flour*

  • 25g unsweetened cocoa powder

  • 60g / 1 small banana mashed ripe banana

  • 3 pitted dates

  • 2 large eggs

  • 65g cup natural peanut butter

  • 1 tsp vanilla extract

  • 1/2 tsp baking soda

  • Pinch of rock salt

*If you choose to add protein powder - the rule of thumb is for every 25–30g of protein powder added, reduce almond flour by 20–25g.

Instructions:

  1. Preheat oven to 175°C (350°F).

  2. Blend dates or bananas until smooth.

  3. Mix almond flour, cocoa powder, baking soda, and salt in a bowl.

  4. Add eggs, peanut butter, vanilla, and mashed fruit to the dry ingredients. Stir until combined.

  5. Pour batter into a greased baking pan.

  6. Bake for 20-25 minutes or until a toothpick comes out clean.

  7. Let cool before cutting into squares.

This recipe is so moorish, it delivers a rich, fudgy texture with no added sugar or flour, perfect for a post-workout treat!

Tips for Incorporating Brownies into Your Sports Nutrition Plan

  • Portion control: Even healthy brownies contain calories. Enjoy them as a snack or part of a balanced meal. So be sure to divide them up into small portions to not only make them last, but to have some control!

  • Pair with protein: Combine brownies with a protein shake or Greek yogurt for a complete recovery snack.

  • Customize ingredients: Add nuts, seeds, or dried fruit for extra nutrients and texture.

  • Prepare in advance: Make a batch and store in the fridge or freezer for quick access after workouts.

Brownies without sugar or flour can be a delicious way to support your training goals. They provide energy, nutrients, and satisfaction without the downsides of traditional sweets. Experiment with recipes and find your favourite version to keep your nutrition on track and your taste buds happy!

Enjoy and you are welcome!
